Two minutes is a full dose.

Cold immersion has collected more confident nonsense in five years than most things collect in fifty. Here is what is actually happening in the water, what the evidence supports, and the one case where it is working against you.

Involuntary inhalation and a sharp rise in heart rate and blood pressure. This is the genuinely dangerous part, and it is why the instruction is to get in slowly and never jump.

Peripheral vessels clamp down and blood is driven towards the core. Breathing rate stays high and it feels uncontrollable. It is not; it passes.

What the evidence reasonably supports

Mood and alertness. Cold immersion produces a substantial and sustained rise in circulating noradrenaline, and the subjective effect of that is the alert, level feeling people describe for two to three hours afterwards. This is the most consistently replicated finding and it is the honest reason most people keep doing it.

Perceived soreness. Cold water after hard exercise reliably reduces how sore people report being over the following days. Worth noting that reduced perceived soreness is what the studies measure, and it is a genuine benefit regardless.

What it does not do

It does not burn a meaningful amount of fat. The brown-adipose research is real and the effect size in adults is small enough to be irrelevant next to anything you do with food or movement.

It does not boost your immune system in any sense that word usually implies. There is some evidence of fewer self-reported sick days in cold-shower trials, which is interesting and is not the same claim.

And it does not detoxify anything. Nothing does; you have a liver.

The one thing it works against

If you are lifting weights specifically to build muscle, cold immersion in the four hours after a session appears to blunt the adaptation. The inflammation you are damping down is part of the signal that tells the muscle to grow.

This is a real and repeated finding and it is the single most useful thing on this page for anybody training seriously. Plunge on rest days, or hours later, or before you lift. Not straight after.

How to actually do it

Get in slowly. Not for bravery reasons. The gasp reflex is proportional to how fast the skin cools, and lowering yourself over fifteen seconds substantially reduces it.

Breathe out longer than you breathe in. From the first second. A four-count in and an eight-count out gives your body something to do other than panic, and it is the difference between two controllable minutes and thirty unpleasant seconds.

Never hold your breath, and never go in alone anywhere that is not supervised.

Warm up passively afterwards. A hot shower immediately is fine here because our sequence intends it, but if you are plunging on your own, letting your body rewarm on its own for ten minutes is where a lot of the alertness effect lives.

And who should not

Anyone with a diagnosed heart condition, arrhythmia or uncontrolled high blood pressure, without asking their own doctor first. Anyone pregnant. Anyone who has been drinking. Those are not liability boilerplate; the cardiovascular load in the first ten seconds is real and measurable.

Ninety seconds to three minutes at fifty to fifty-five degrees is a full dose. Past three minutes the benefits stop increasing and core temperature starts dropping, and past ten there is real hypothermia risk.

Does cold water immersion actually work?

For mood and alertness, yes, and consistently: the noradrenaline response is well replicated and lasts hours. For reduced perceived muscle soreness, yes. For fat loss, immunity or detox, no.
